Indoor Softball Pitching Warm-Up Routine: Pre-Session Sequence for Fastpitch Pitchers

Why a Proper Warm-Up Matters for Fastpitch Pitchers

The windmill motion puts unique stress on the shoulder, elbow, and wrist. Jumping straight into full-speed pitching without a structured warm-up is the fastest path to injury — especially for youth pitchers whose bodies are still developing.

This warm-up routine takes 12–15 minutes and should be completed BEFORE every indoor pitching session. It's designed specifically for the space constraints of an indoor batting cage at The Training Yard.

Phase 1: General Body Activation (4 Minutes)

Jog in place — 60 seconds. Get your heart rate up and blood flowing.

Arm circles — 30 seconds forward, 30 seconds backward. Start small, progressively widen the circles.

Trunk rotations — 20 reps (10 each direction). Feet shoulder-width apart, arms extended, rotate through your core.

Leg swings — 10 each leg, forward-back and side-to-side. Hold the cage netting for balance.

Wrist circles — 20 reps each direction. Fastpitch pitching demands wrist snap — don't skip this.

Phase 2: Arm Care Band Work (4 Minutes)

Use a light resistance band (provided at The Training Yard front desk upon request).

External rotation — 15 reps each arm. Elbow at 90°, rotate forearm outward against band resistance.

Internal rotation — 15 reps each arm. Same position, rotate inward.

Band pull-aparts — 15 reps. Arms extended forward, pull band apart to chest height.

Scapular squeezes — 10 reps. Pull band behind your back, squeeze shoulder blades together and hold 3 seconds.

Phase 3: Progressive Pitching Build-Up (5 Minutes)

Now you're ready to throw — but not at full speed yet.

Step 1: Wrist snaps (20 reps) Grip the ball in your pitching grip. Arm at your side. Snap the ball into the ground 5 feet in front of you, focusing purely on wrist action.

Step 2: K-position drill (15 reps) Start at the "K" position — arm back, stride foot forward, weight loaded. Pitch from this position at 50% effort. Focus on arm circle path and release point.

Step 3: Half-speed full motion (10 reps) Full windmill motion at 50–60% effort. Focus on consistent mechanics: drive leg push-off, hip rotation, arm circle timing, wrist snap at release.

Step 4: Three-quarter speed (10 reps) Build to 75% effort. Every pitch should hit your target. If accuracy falls apart, drop back to half-speed.

Step 5: Game speed (5–8 reps) Full-effort pitches. You should feel loose, warm, and mechanically sound. If anything feels off, go back a step.
