8 Agility Cone Drills for Multi-Sport Athletes on Indoor Turf

Why Cone Drills Are the Foundation of Athletic Speed

Speed without agility is just running in a straight line. In every field sport — baseball, softball, soccer, football, lacrosse — the athletes who dominate are the ones who can change direction, decelerate under control, and re-accelerate explosively.

The 8-Drill Cone Circuit

Set up all 8 stations across The Training Yard's 60' × 100' turf. Athletes rotate through stations in pairs, spending 90 seconds per station with 30 seconds rest/transition.

Drill 1: 5-10-5 Pro Agility Shuttle

Setup: 3 cones in a line, 5 yards apart.

Execution: Start at the middle cone in a 3-point stance. Sprint 5 yards to the right cone, touch the line, sprint 10 yards to the far left cone, touch, sprint 5 yards back to center.

Trains: Lateral explosion, hip turn, deceleration-to-acceleration transitions.

Drill 2: T-Drill

Setup: 4 cones in a T shape. Stem = 10 yards, crossbar = 10 yards wide (5 yards each side from center).

Execution: Sprint forward 10 yards, side-shuffle left 5 yards, side-shuffle right 10 yards, side-shuffle left 5 yards back to center, backpedal 10 yards to start.

Trains: Multi-directional speed, backpedal mechanics, lateral coordination.

Drill 3: Box Drill (4-Corner)

Setup: 4 cones in a 5×5 yard square.

Execution: Sprint forward, side-shuffle right, backpedal, side-shuffle left back to start. Then reverse direction.

Trains: Movement in all four planes, spatial awareness.

Drill 4: W-Drill

Setup: 5 cones in a W pattern, each 5 yards apart.

Execution: Sprint to cone 2 (diagonal right), back-shuffle to cone 3, sprint to cone 4 (diagonal right), back-shuffle to cone 5.

Trains: Angled acceleration and deceleration — mirrors defensive pursuit angles in every field sport.

Drill 5: Star Drill

Setup: 5 cones in a star pattern, 5 yards from a center cone to each point.

Execution: Start at center. Sprint to cone 1, backpedal to center. Sprint to cone 2, backpedal to center. Repeat for all 5 points.

Trains: 360-degree burst acceleration and recovery.

Drill 6: L-Drill (3-Cone)

Setup: 3 cones in an L shape, 5 yards apart.

Execution: Sprint 5 yards to cone 2, touch. Sprint back to cone 1, touch. Sprint back to cone 2, make a hard 90° cut around it, sprint to cone 3, loop around cone 3, and sprint back through cone 1.

Trains: The NFL combine's signature agility test. Tight cuts, hip flexibility, and acceleration out of turns.

Drill 7: Zig-Zag Sprint

Setup: 6 cones in a zig-zag pattern, each 3 yards apart at 45° angles.

Execution: Sprint to each cone, planting and cutting at each one. Focus on outside foot plant and low center of gravity through each cut.

Trains: Open-field cutting ability — directly applicable to soccer, football, and baseball baserunning.

Drill 8: Reaction Sprint (Partner Drill)

Setup: 2 cones 10 yards apart. Athlete stands at one cone, partner stands at the other with a ball.

Execution: Partner drops or rolls the ball in a random direction. Athlete reacts and sprints to field the ball before it passes the cone line.

Trains: Reactive acceleration — the most game-realistic drill in the circuit.
